Zone 2: Why Slow Training Delivers More Than Fast Training
What zone 2 actually is, how to find it without a lactate test, how much time it deserves, and why the polarized model beats the familiar habit of running everything at a medium pace.

The idea that progress requires training hard feels self-evident — which is precisely why most amateurs stand still for years. Professional endurance athletes spend around 80% of their training time at an intensity that looks embarrassingly easy from the outside. That intensity is zone 2, and talking about it is really talking about why effort and result are far less linear than we would like.
What happens inside the muscle
Energy for sustained work comes from oxidising fat and carbohydrate inside mitochondria. The more mitochondria you have, and the denser the capillary network delivering oxygen to them, the more work a muscle performs before switching to anaerobic pathways and accumulating lactate.
Holloszy's classic work in the 1980s established that the volume of low and moderate intensity aerobic work directly increases mitochondrial density. That adaptation is slow but foundational: it raises the ceiling for everything else. High-intensity intervals grow VO₂max faster, but they are built on top of that base rather than instead of it.
The second adaptation is metabolic flexibility — the ability to switch between fat and carbohydrate according to demand. People with high oxidative capacity spend less glycogen at the same pace and therefore sustain work for longer.
Finding your zone 2
The laboratory answer is a lactate test: zone 2 ends roughly where blood lactate begins rising steadily above resting values, usually around 2 mmol/L. Three simpler methods work in daily life.

Sex
Measure in the morning before getting out of bed, three days running, and take the average. Overnight data from a watch works too.
Karvonen accounts for your resting heart rate and describes real effort more accurately. Watches usually use percentage of max — switch to compare with what your screen shows.

Splitting your weekly volume
The polarized model: roughly 80% of time in the first two zones, roughly 20% in the fourth and fifth. Most amateurs do the opposite and spend nearly everything in zone 3 — hard enough to tire, not hard enough to develop.
⚠️ When these numbers do not apply
Beta blockers, some antiarrhythmics and blood pressure medication lower both resting and maximum heart rate, which makes any age-based estimate meaningless. The same goes for atrial fibrillation and pacemakers. In those cases zones come from a clinical exercise test, not a formula.
Individual maximum scatters around any formula by roughly ±7 bpm, meaning one person in three is more than 7 beats away from their predicted value. A formula sets your starting boundaries; only a test — or months of watching your own heart rate at known efforts — refines them.
A practical check: if an hour in "zone 2" leaves you tired and wanting to lie down, you were almost certainly in zone 3. Real zone 2 leaves you feeling you could have done the same again.

Why medium pace is a trap
The natural amateur strategy looks like this: run as much as you can manage, at a pace that feels like training. That pace almost always lands in zone 3 — between the aerobic and lactate thresholds.
The problem with zone 3 is that it loses on both fronts. For accumulating volume it is too fatiguing: recovery is needed afterwards, and weekly work drops. For raising VO₂max it is not intense enough: the adaptive signal is weaker than in zones 4 and 5.
A systematic review comparing polarized against threshold distributions found the polarized model produced better endurance gains at the same or lower total volume. Training easier most of the time is not a compromise — it is the more effective strategy.

What it looks like in practice
For someone training four hours a week, a workable pattern is three sessions entirely in zone 2 and one with intervals in zones 4 and 5. That comes to about 180 minutes of easy work and 20–25 minutes of hard work inside the fourth session, the rest of which is warm-up and cool-down.
The first weeks are the unpleasant part. In an untrained person genuine zone 2 is often slower than they are willing to accept: hills require walking, and the running pace looks humiliating. This is normal and temporary — as mitochondrial density grows, the same heart rate starts corresponding to a faster and faster pace. That shift, not the number on the scale, is the measurable result.
Common mistakes
Starting with intervals. HIIT raises VO₂max quickly and therefore looks more efficient. But without an aerobic base, recovery between hard sessions suffers, and a plateau or an injury arrives within a couple of months.
Calling zone 2 the fat-burning zone. The proportion of energy from fat really is highest there, but absolute calorie expenditure is lower than at high intensity. Weight is decided by the deficit; zone 2 is not the tool for that job.
Trusting the watch alone. Sports watches compute zones as a percentage of maximum and estimate that maximum from 220 − age — two sources of error stacked. The talk test corrects both.
Skipping strength work. Endurance and strength solve different problems and do not substitute for each other. Muscle mass leaves after forty regardless of how much you run.

Who benefits most
Anyone who has "been running for a year without progress" — that is nearly always a zone 3 story. Anyone returning after a break or injury: low intensity provides stimulus with minimal mechanical load. People over 50, whose recovery between hard sessions is genuinely slower. And anyone training for health rather than performance: in observational data it is the volume of moderate activity, not its intensity, that maps best onto reduced mortality.

Why not just train at a medium pace?+
Because medium pace is zone 3, which fails in both directions. It is hard enough to accumulate fatigue and interfere with recovery, and not intense enough to stimulate VO₂max. You cannot build volume there and it does not buy quality — which is why so many amateurs plateau.
How long before I see results?+
Three to four weeks for a change in how you feel, six to eight for a measurable shift in heart rate at a given pace, three to six months for serious mitochondrial remodelling. Zone 2 is the slowest-returning stimulus in training, and that is the main reason people abandon it.
Can walking give me the zone 2 effect?+
For an untrained person yes, particularly uphill or at a brisk pace. As fitness improves, walking stops raising your heart rate enough and you move to jogging, cycling, rowing or the elliptical. Judge by heart rate and the talk test, not by the activity.
