Sleep Cycles and Stages: How a Night Is Actually Built
What happens in deep sleep and in REM, why a cycle is not exactly 90 minutes, where morning grogginess comes from, and which numbers on your sleep tracker are worth reading.

A night only looks uniform. It is in fact a sequence of repeating cycles, and within each of them the brain switches operating mode several times — from near-total electrical quiet to activity indistinguishable from being awake. Understanding that structure answers several everyday questions at once: why eight hours of sleep are not always equally useful, where morning grogginess comes from, and why alcohol helps you fall asleep without helping you rest.
The four stages
Sleep divides into non-REM (three stages) and REM. They are told apart by brain activity, eye movement and muscle tone.

Stage N2 takes up half the night and therefore tends to be ignored in conversations about "deep" and "REM" sleep. Yet it is where sleep spindles occur — brief bursts of activity linked both to memory consolidation and to protecting sleep from external noise. People with denser spindles wake less to sound.
What a cycle looks like
A standard cycle runs N1 → N2 → N3 → back to N2 → REM and takes about 90 minutes. Then the next one begins, four to six times a night.
What the diagram hides is that cycles are not equal. The first two are loaded with deep sleep — N3 can occupy 30–40 minutes in each. By morning N3 has nearly vanished while REM periods lengthen: the final cycle can hold 40 minutes of REM or more. Two everyday consequences follow.
First, if you went to bed at three and rose at seven, what you mostly lost was REM, not deep sleep — the body protects N3 first. Second, long vivid dreams towards morning are normal rather than a sign of poor sleep.
What you know
90 minutes is the population average. If you know you wake more easily on a different interval, set your own: the healthy adult range is 70–120 minutes.

Weekly sleep debt
About 3.5 h across the week, or 0.5 h a night. Debt accumulates: two weeks at six hours degrade attention roughly as much as two nights without sleep — while subjective sleepiness barely rises. A meaningful deficit. Catching up at weekends works partially: alertness recovers, metabolic markers do not.

Avoid napping after 3 p.m.: it eats into the sleep pressure you need by evening.
Cycles are an average. Their length shifts across the night — REM lengthens towards morning, so the last cycles stretch. Consistency matters far more than precision: the same wake-up time seven days a week does more for sleep quality than any cycle arithmetic.
What each stage does
Deep sleep (N3) is when physical recovery happens. It carries the main daily pulse of growth hormone, drives tissue repair, and runs the glymphatic system: the interstitial spaces of the brain expand by nearly two thirds and cerebrospinal fluid flushes out metabolic waste, including beta-amyloid. That 2013 finding gave the first mechanistic account of why chronic short sleep tracks with neurodegenerative disease.
N3 also consolidates declarative memory — facts, names, what you read. This is why the night after studying works better than two more hours of cramming instead of sleeping.
REM does something else. It is associated with emotional processing: during REM the limbic system is active while the noradrenergic system is switched off, so emotional memories are replayed without the stress chemistry attached. That fits the observation that emotional reactivity rises sharply after a sleepless night. REM also consolidates procedural memory — motor skills.
Both stages are obligatory, and the body knows it: deprive it of either and rebound follows, with that stage claiming a larger share of the next night.

Sleep inertia
That state where the alarm has gone, you are upright, and for the next twenty minutes you have no idea who you are. This is sleep inertia — a transition period between sleep and full wakefulness in which reaction speed and decision-making are impaired. In experiments, cognitive scores in the first minutes after an abrupt awakening from N3 fall further than after a full day without sleep.
The determining factor is which stage you were pulled from. Waking from N2 or REM produces almost no inertia; waking from N3 produces the most. This is exactly why a 20-minute nap refreshes and a 45-minute nap flattens you: 45 minutes is long enough to enter deep sleep and not long enough to leave it.
The practical conclusion is often stated backwards: inertia is not a reason to sacrifice sleep duration. An extra half hour of sleep is worth more than a perfectly timed awakening, because inertia clears in 15–30 minutes and sleep debt does not clear at all.

Alcohol deserves its own paragraph because its effect is genuinely deceptive. It does shorten sleep onset and increase deep sleep in the first hours. But as ethanol is metabolised the rebound arrives: the second half of the night fragments, REM rebound brings vivid anxious dreams, and waking at 3 or 4 a.m. with a racing pulse is the classic picture. Net quality drops even at normal duration.

What trackers actually show
Wearables infer stages from heart rate, heart rate variability and movement — that is, indirectly. This has been tested against polysomnography repeatedly; in a 2021 comparison of seven popular devices, total sleep time came out decently while stage distribution frequently missed the reference standard, with light and deep sleep the hardest for devices to separate.
A practical rule follows: read trends across weeks, not numbers from a single night. "Only 40 minutes of deep sleep last night" is most likely measurement noise. "Average sleep fell from 7.2 to 6.3 hours over the month" is a signal.
There is a separate trap here called orthosomnia: anxiety about poor tracker scores that degrades sleep by itself. Cases are documented where dropping the tracker improved sleep more than any hygiene intervention.

What changes with age
After 30 the share of deep sleep slowly declines, and by 60–70 it can be half what it was in youth. Sleep also fragments more, and the circadian rhythm shifts earlier — hence the stereotype of the early-waking older adult.
It matters to understand that this is normal ageing rather than disease. The warning sign is not the shift in architecture but daytime sleepiness, inability to function, and repeated night waking with no way back to sleep. Those are worth taking to a doctor — the deep sleep percentage on a watch face is not.
The bottom line
A night is four to six cycles, in each of which the brain travels from light sleep to deep sleep and on into REM. Deep sleep concentrates early and handles physical recovery and brain clearance; REM accumulates towards morning and handles memory and emotion. The average cycle is 90 minutes, but the real range is 70–120, so any cycle arithmetic yields a window rather than a point.
Three practical takeaways. Do not trade total duration for landing between cycles. Remember that alcohol and apnoea destroy sleep architecture while leaving duration intact, so the clock will look fine. And judge tracker data on the monthly trend rather than any single night.

How many sleep stages are there?+
Four: three non-REM stages (N1, N2, N3) and REM. N1 is the handover from wakefulness and lasts minutes. N2 is the bulk of the night, about half of total sleep. N3 is deep slow-wave sleep, the hardest to be woken from. REM is the rapid eye movement stage, where most dreaming happens.
How much deep sleep should I get?+

Tracker figures, meanwhile, are accurate to within roughly a factor of two, so they cannot judge a single night.
Why do I wake up exhausted after eight hours?+
Usually sleep inertia — being woken out of deep sleep. It clears in 15–30 minutes. If the grogginess lasts hours and repeats daily, the problem is rarely stage timing and usually fragmentation: apnoea, alcohol, late caffeine, an overheated bedroom. All of them chop the night into pieces without shortening it.
Is REM sleep more important than deep sleep?+
No — they do different jobs. Slow-wave sleep handles physical recovery, declarative memory consolidation and glymphatic clearance. REM is tied to emotional regulation and procedural memory. Deprive the body of either and it compensates first for the one it lost, a phenomenon called rebound.
Can I trust my fitness tracker's sleep stages?+
Total sleep time, broadly yes — the error is usually 10–20 minutes. Stage breakdown, no. Trackers infer stages from heart rate and movement rather than brain activity, and agreement with polysomnography on individual stages rarely exceeds 50–70%. Read the monthly trend, not last night.
What damages sleep architecture most?+
Alcohol and apnoea. Alcohol speeds sleep onset but suppresses REM in the first half of the night and triggers rebound in the second — hence waking at 4 a.m. Apnoea drags you out of deep stages dozens of times an hour without leaving a memory of it. Both preserve sleep duration and destroy sleep quality.
